Aim for 10-12 reps per exercise, or 45 seconds of work followed by 15 seconds of rest.
1. Goblet Squat

How to do it: Hold a dumbbell vertically with both hands under one end. Stand with feet shoulder-width apart and squat down, keeping your chest up and core engaged. Drive through your heels to return to standing.
2. Dumbbell Deadlift
Muscles worked: Hamstrings, glutes, lower back
How to do it: Stand with feet hip-width apart, holding a dumbbell in each hand in front of you. Hinge at the hips with a slight bend in the knees, lowering the weights down your legs until you feel a stretch in your hamstrings. Squeeze your glutes to stand back up.
3. Dumbbell Row
Muscles worked: Upper back, lats, biceps
How to do it: Bend at the hips and knees, keeping your back flat and core engaged. Hold a dumbbell in each hand, then pull them up towards your hips, squeezing your shoulder blades together. Lower slowly and repeat.
4. Dumbbell Shoulder Press

How to do it: Stand or sit with a dumbbell in each hand at shoulder height. Press the weights overhead, keeping your core tight and avoiding arching your back. Lower back down to shoulder height.
5. Dumbbell Lunge

How to do it: Stand with a dumbbell in each hand at your sides. Step forward with one leg, lowering until both knees are at about a 90-degree angle. Push through the front heel to return to standing. Alternate legs with each rep.
6. Dumbbell Bicep Curl

How to do it: Hold a dumbbell in each hand with arms at your sides, palms facing forward. Curl the weights up toward your shoulders, squeezing your biceps, then slowly lower them back down.
7. Dumbbell Overhead Tricep Extension

How to do it: Hold a single dumbbell with both hands and lift it overhead. Bend your elbows to lower the weight behind your head, keeping your upper arms stationary. Extend your arms to return to the starting position.
8. Russian Twist with Dumbbell
Muscles worked: Core, obliques
How to do it: Sit on the floor with knees bent, holding a single dumbbell with both hands. Lean back slightly and lift your feet off the floor (if possible). Twist the dumbbell from one side to the other, engaging your obliques with each movement.
This routine can be adjusted by increasing or decreasing the weights, reps, or rest time to fit your fitness level. If you want to add cardio, incorporate exercises like jumping jacks or high knees between sets for extra intensity.
